Some Exercises for Neck Pain

  1. Forward and Backward tilt
  • Start off with your back straight and your head in a neutral position.
  • For 15 to 30 seconds, droop your chin toward your chest. Remain calm and raise your head gradually.
  • Bring your head toward your back while tilting your chin upwards toward the ceiling. Return to the starting position after holding for ten seconds.
  • Several times, repeat the set. Do it each day.
  1. Side Tilt
  • Try to touch your right shoulder with your ear while you gently bend your head in that direction. When you feel a stretch, stop for 5-10 seconds and then relax.
  • Return to the starting position after holding the stretch for 5 to 10 seconds.
  • Continue on your left side. You can do 10 repetitions.
  1. Side Rotation
  • Straighten your back and keep your head level with your shoulders.
  • Until you experience a stretch in the side of your neck and shoulder, slowly move your head to the right.
  • Once you’ve stretched for 15–30 seconds, carefully move your head forward once more.
  • Continue on your left side. You can do 10 repetitions.
  1. Shoulder Roll
  • Straighten your shoulders and Move forward in a circle. Repeat six times.
  • Make six more circles, this time move anticlockwise, and then return to the starting position

Some Exercises for Back Pain

  1. Pelvic Tilt
  • Lie on your back on the floor with your knees bent.
  • Flatten your back against the floor by tightening your abdominal muscles and bending your pelvis up slightly.
  • Hold for up to 10 seconds. Repeat.
  1. Knee to Chest
  • Your feet should be flat on the bed when you lay and bend your knees.
  • As you lift one leg, softly draw it toward your chest with your hands.
  • Maintain the position for Five Seconds and then relax.
  • With the other knee, repeat this movement. Perform each side of the exercise five times.
  1. Cobra Pose
  • Lie down to the ground in the prone Lying position.
  • Place your hand’s palms down on the ground beneath your shoulders.
  • Lift your chest up off the ground by straightening your arms.
  • Maintain the position for 5-10 seconds and then relax.
  • Repeat the exercise 10 times.
  1. Knee Rolls
  • Lie on your back, with your knees bent and your feet together.
  • Roll your knees to one side, keeping your shoulders flat on the bed or floor, and hold for 10 seconds.
  • Roll your knees back to the starting position, and then over to the other side, and repeat.
  • Do this exercise three times on each side.
